Protein has become nutrition’s celebrity nutrient. It’s on cereal boxes, energy bars, shakes, snacks and enough gym T-shirts to fill a warehouse. Somewhere along the way, though, the conversation got complicated.
After more than three decades studying nutrition, developing food products, competing in bodybuilding and other sports, and talking with consumers about protein, I’ve learned something: there may be no nutrient surrounded by more myths than protein.
Is it only for bodybuilders? Will eating more damage your kidneys? Is plant protein somehow second-class? Do you really need to slam a shake the second your workout ends?
Let’s separate the protein myths from what the science actually says.
Myth #1: “Protein is mainly for building muscle”
Reality: Protein is essential for much more than muscle.
Yes, protein provides the amino acids your body uses to build and maintain muscle. But that’s only part of the story.
Proteins are involved in enzymes, hormones and signaling molecules, antibodies and immune function, transport proteins, and the growth, maintenance and repair of tissues throughout the body.
In other words, protein isn’t a “bodybuilding nutrient.” It’s an essential nutrient for everyone.
As someone who has competed in bodybuilding, I understand why protein gets associated so strongly with muscle. But my years as a food scientist have reinforced something much broader: your body is constantly using amino acids for jobs that have nothing to do with flexing in front of a mirror.
Myth #2: “Eating a high-protein diet will damage your kidneys or liver”
Reality: The claim is often overstated when we’re talking about healthy people.
This is one area where context matters.
Research in healthy adults has not shown that higher-protein diets, within the ranges studied, cause kidney damage simply because protein intake is higher. A 2026 systematic review and meta-analysis of randomized trials in adults without chronic kidney disease found no consistent biochemical evidence of renal injury, although the authors also emphasized that many studies were relatively short-term.
That doesn't mean unlimited protein is automatically better—or that everyone should eat a high-protein diet.
People with chronic kidney disease or other medical conditions may have specific dietary requirements and should follow guidance from their healthcare professional.
The smarter takeaway? More isn't automatically better, but the idea that a healthy person will damage their kidneys or liver simply because they eat more protein isn't supported by the evidence in the way many people assume.
Myth #3: “All proteins are basically the same”
Reality: Protein quality differs.
Protein isn't just “protein.” Different foods contain different amounts and proportions of essential amino acids—the amino acids your body can't produce on its own and must obtain from food.
Animal proteins are generally considered complete proteins because they provide all nine essential amino acids in sufficient proportions. Individual plant proteins can be lower in one or more essential amino acids.
But that doesn't make plant protein a nutritional failure.
It brings us to one of the most misunderstood protein myths of all.
Myth #4: “Plant protein is inferior and can't provide complete protein”
Reality: You absolutely can meet your protein needs with plant foods.
The trick is understanding the bigger picture.
Different plant proteins can complement one another, creating a more balanced amino-acid profile across the diet. Research on protein quality supports the idea that combinations of plant proteins can improve the overall essential-amino-acid profile.
That thinking was part of the inspiration behind P-nuff.

Myth #5: “You need a protein shake immediately after your workout”
Reality: The famous 30-minute “anabolic window” is oversimplified.
You've probably heard the rule: finish your final set, sprint to the locker room and get that protein shake down before the magical window closes.
Relax.
Protein around exercise is useful, but the bigger picture is your total daily protein intake and how you distribute it throughout the day. Research on resistance training also suggests that training itself is a major driver of muscle adaptation, while protein supports that process.
So if your workout ends at 6:00 and you don't drink protein until 7:15, you haven't ruined your gains.
Think consistency—not panic.
Myth #6: “More protein always means more muscle”
Reality: Protein provides the building blocks, but it isn't magic.
Muscle growth requires a combination of:
Resistance training + adequate protein + adequate overall nutrition + recovery.
At some point, simply piling more protein onto your plate doesn't translate into proportionally more muscle.
A large meta-analysis found that protein supplementation enhanced muscle and strength gains during prolonged resistance training, but benefits to fat-free mass did not continue increasing beyond roughly 1.6 grams of protein per kilogram of body weight per day in the analyzed data.
That's an important distinction: protein supports muscle growth; training provides the stimulus.
Myth #7: “You need supplements to get enough protein”
Reality: Supplements are convenient, not mandatory.
Protein powders and bars can be useful when you're traveling, rushing between meetings or trying to make a demanding training schedule work. But they're not the only way to get protein.
Eggs. Dairy. Meat. Fish. Beans. Lentils. Nuts. Seeds. Soy. Whole grains. Combinations of plant foods.
Think food first, convenience when you need it.

Protein Doesn't Need to Be Complicated
After more than 30 years working in food science, sports nutrition and fitness, my approach to protein has actually become simpler—not more complicated.
Eat enough protein. Get it from a variety of good food sources. Spread it throughout your day. Exercise. Recover. And don't assume something becomes healthier simply because the word “PROTEIN” is printed in giant letters across the front of the package.
Good nutrition doesn't need to be complicated.
